The Tolerance Mechanism Most Athletes Misunderstand
Caffeine's performance effect comes from adenosine receptor antagonism — it blocks the receptors that accumulate adenosine (the fatigue signal) during waking hours. When those receptors are blocked, the subjective perception of fatigue is reduced and central drive to maintain effort increases.
Here's what chronic caffeine use does to that system: the brain responds to persistent receptor blockade by upregulating adenosine receptors — producing more of them to compensate. Within 1–2 weeks of daily caffeine use at moderate doses (>200mg/day), the receptor density increases enough that caffeine at the same dose no longer produces a net blocking effect beyond the baseline.
At this point, habitual caffeine users are not getting an ergogenic effect. They are paying the cost of the substance (acute blood pressure increase, elevated cortisol, potential sleep disruption) without the performance benefit that non-habitual users receive.

The Dose-Response Is Not Linear — It Has a Ceiling
The meta-analyses on caffeine and endurance performance (including the 2019 Grgic et al. BJSM review of 300+ studies) consistently find the effective dose range to be 3–6mg per kg of bodyweight.
Below 3mg/kg: sub-threshold for most trained athletes. At 3–6mg/kg: peak ergogenic effect — improved time trial performance by 2–4% on average. Above 6mg/kg: no additional performance benefit. Significant increase in side effects: anxiety, GI distress, cardiac arrhythmia risk, degraded fine motor control.
For a 75kg athlete:
- Minimum effective dose: ~225mg
- Optimal range: 225–450mg
- Ceiling: 450mg (above this, risk increases, benefit does not)

The Tolerance Reset Protocol
For athletes who have lost the ergogenic effect through chronic use, a 10–14 day abstinence period is sufficient to downregulate adenosine receptors back toward baseline sensitivity.
This is the most evidence-supported intervention — and also the most avoided, because the withdrawal period (days 2–4) involves significant fatigue, headaches, and reduced cognitive function as the previously-blocked adenosine signal reasserts itself.
Practical approach for competitive athletes:
- Identify a 10–14 day low-stakes training block (not a competition phase)
- Eliminate caffeine completely during this window
- Expect reduced training quality for the first 4–5 days
- Reintroduce caffeine at a calculated dose based on bodyweight in week 3
- Reserve peak caffeine doses for target competition events rather than daily training
Caffeine Cycling for Sustained Effect
For athletes who cannot or will not undergo full abstinence, strategic caffeine restriction can partially preserve the ergogenic response:
- Use caffeine on fewer than 4 days per week (training days only, not rest days)
- Keep non-competition doses at 1–2mg/kg (below peak ergogenic range)
- Reserve 4–6mg/kg doses for key sessions or competitions
- Avoid caffeine after 1–2 PM to protect sleep architecture (which determines adenosine accumulation and thus the next day's adenosine receptor sensitivity)
The Timing Window Is Not One-Size-Fits-All
The standard recommendation — 60 minutes pre-exercise — reflects median absorption kinetics. Caffeine reaches peak plasma concentration in 30–120 minutes depending on the individual, gastric emptying rate, and whether it was consumed with food.
For time-sensitive performance (e.g., a morning race):
- Consume 45–75 minutes before start time on an empty stomach for faster absorption
- Avoid high-fat meals immediately before, which slow gastric emptying and delay the peak
- Split dosing (two-thirds pre-event, one-third at 60–90 minutes into the effort) extends the performance window compared to a single pre-event bolus
